I have a bike, at what rate do you think I would lose bf% if I just say rode it for 30m each afternoon doing sprint intervals or hill climbs and stuff

Instead of sprinting/climbing 7 days a week, you should focus on that intensity for 3-4 days and do low intensity riding on the other days. This protects your nervous system
